BCAA supplements: do your muscles actually need them?

What are BCAAs?

BCAA stands for Branched-Chain Amino Acids. They are three essential amino acids your body cannot produce on its own and must obtain through food or supplements:

  • Leucine — the primary activator of muscle protein synthesis
  • Isoleucine — involved in energy metabolism and glucose uptake
  • Valine — plays a role in recovery and nitrogen balance

These three amino acids are unique because they are metabolised directly in the muscle rather than first in the liver, making them rapidly available as an energy source and building block during exercise.

BCAA supplements gained popularity in bodybuilding and fitness circles during the 1980s and 1990s. The theory: by taking extra BCAAs, you could activate muscle protein synthesis and prevent muscle breakdown. Plausible enough — and early studies seemed to support it.

But the science has moved on considerably since then, and the conclusions are more nuanced than the supplement industry would have you believe.

What does recent research say?

An influential review published in Nutrition Research Reviews (2023) concludes that BCAAs can activate molecular pathways related to muscle protein synthesis, but that the response is weaker than after consuming a complete protein source.

The core finding: BCAAs cannot maximally stimulate muscle protein synthesis without the other essential amino acids. They initiate the process but require all nine essential amino acids to complete it. An analogy: you can start an engine, but you cannot drive if half the components are missing.

The International Society of Sports Nutrition (ISSN) does not recommend BCAA supplementation as a strategy to maximise muscle protein synthesis, given the limited and inconsistent evidence in its favour.

A 2025 systematic review found that BCAA supplements did not significantly improve lean mass or muscle strength compared to placebo, whereas complete protein sources such as whey protein did.

When might BCAAs actually be useful?

There are situations where BCAAs may offer some value:

1. Fasted training If you train without eating beforehand, BCAAs may limit muscle breakdown. They provide rapidly available amino acids without requiring a full meal to digest. This is a niche application, but the most defensible reason for BCAA use among people who consistently train fasted.

2. Muscle soreness after training Some studies suggest BCAA supplementation may help reduce delayed onset muscle soreness (DOMS) after intense training, although results are inconsistent. A meta-analysis found a modest effect on muscle soreness scores.

3. Prolonged exercise with low protein intake For endurance athletes who consume little protein during exercise, BCAAs may be a practical supplement — although a sports nutrition bar or regular food is usually a better solution in most cases.

4. Vegans and plant-based eaters Plant-based protein sources generally contain less leucine than animal sources. For people who consistently eat little animal protein and want to optimise their intake, BCAAs — or preferably a complete EAA formula — may have a role.
